Lifting Weights During Perimenopause: A Female-Forward Approach to Strength Training at 3Score Gym
If you’re over 40 and on social media, chances are your algorithm has decided you’re one reel away from becoming frail, broken, and destined to live on a foam roller forever.
Suddenly, everything is about perimenopause. Don’t lift heavy. Lift heavy. Do more cardio. Do less cardio. Fast. Don’t fast. Sleep more. Stress less. (Cool—tell my job and my family.)
If you’re confused, overwhelmed, or quietly wondering why nothing works like it used to, you’re not alone. And you’re not doing anything wrong.
Welcome to the very real, very under-explained world of lifting weights during perimenopause—and to a more female-forward way of coaching strength at 3Score Gym in Berkley, CA.
Why Perimenopause Changes the Rules (and Why No One Told Us)
Perimenopause is the transitional phase before menopause when estrogen and progesterone levels fluctuate—sometimes dramatically. These hormonal shifts impact muscle mass, bone density, recovery, sleep, mood, and body composition. Translation: the strategies that worked in your 30s may suddenly stop working altogether.
Research shows that women can lose up to 8–10% of lean muscle mass per decade starting in midlife- which is now 35+, largely due to hormonal changes. Loss of muscle mass is directly tied to decreases in metabolic health, strength, balance, and bone density. This statistic is often dropped casually during a medical appointment—without much guidance on what to actually do about it.
Here’s the evidence-based answer: strength training.
More specifically, progressive resistance training with external load—yes, that means barbells.
Why Lifting Weights During Perimenopause Matters
Numerous studies support resistance training as one of the most effective tools for women in perimenopause and menopause. Research published in journals like The Journal of Bone and Mineral Research and Medicine & Science in Sports & Exercise shows that lifting weights: does these 5 things.
- Preserves and builds lean muscle mass
- Improves bone density and reduces fracture risk
- Enhances insulin sensitivity and metabolic health
- Improves balance, coordination, and confidence
- Reduces symptoms of anxiety and depression
And yet, many women are still being steered toward lighter weights, endless cardio, or movement that never challenges their bodies enough to adapt.
At 3Score Gym, we respectfully disagree.
The Female-Forward Philosophy at 3Score Gym
We opened 3Score Gym in Berkeley at a time when women’s health—and menopause research funding—finally started getting the attention it deserves. As a coach certified in menopause-specific training and a 45-year-old woman navigating perimenopause myself, I knew I wanted to create something different.
Our training philosophy is built around looking forward, not backward.
Instead of trying to “get our old bodies back,” we focus on staying able-bodied, strong, and resilient for the lives we’re actively living now.
We use barbells because they allow us to load the body effectively through compound movements- something Pilates, yoga, and machines simply can’t replicate on their own. Squats, deadlifts, bench presses, and shoulder presses train multiple muscle groups at once, driving adaptations in muscle and bone that matter long-term.
Small Groups, Real Coaching, Actual Personalization
Every woman arrives at perimenopause differently. Different histories, injuries, stress loads, sleep patterns, and responsibilities. That’s why personalization is non-negotiable at 3Score.
We coach in small groups to combine the benefits of community support with individualized attention. Movements are adapted—not eliminated—so everyone can participate fully and safely. The goal is never to tell you to stop moving, but to help you move smarter.
Because let’s be honest: most of us already carry enough responsibility. Adding more without rest usually leads to increased stress, decreased consistency, and eventually… quitting.
Here, we often do the opposite. Less volume. More rest. Better results.
And yes—strength and energy gains usually follow.
Reconnecting Mind and Body During Perimenopause
Women, especially mothers, are often encouraged to disconnect from their bodies—to push through, ignore discomfort, and keep going. Perimenopause doesn’t allow that anymore. It forces us to listen.
At 3Score, conversations about how your body feels are part of the training. Strength isn’t just physical—it’s awareness, confidence, and trust in what your body can do now, not what it used to do.
This is about rebuilding belief.
An Invitation to Get Strong—Together
